Egg White vs Whole Egg: Full Nutrition Breakdown
Egg white vs whole egg comes down to one trade. The white gives you protein with almost no fat and zero cholesterol. The whole egg gives you more of everything else - vitamins A, D, B12, iron, and choline - plus extra calories and fat. The right choice depends on your goal.
A quick note: This article shares general food and wellness information for Indian readers. It is not medical advice. Bodies differ. If you are pregnant, unwell, or managing a health condition, please ask your doctor before making changes.
Every morning in our kitchen, I crack 4 eggs. Some days I eat them whole. Other days I separate the whites. My choice depends on what I ate the day before and what workout I have planned. Most people pick one side and stick to it forever. That is a mistake. Both egg whites and whole eggs have a place in your diet. Let me show you exactly when to use each one.
Here is the full comparison, using USDA FoodData Central numbers, so you can decide for yourself.
| Nutrient | Egg White (100g) | Egg Yolk (100g) | Whole Egg (100g) |
|---|---|---|---|
| Calories | 52 kcal | 322 kcal | 143 kcal |
| Protein | 10.9g | 15.9g | 12.6g |
| Fat | 0.2g | 26.5g | 9.5g |
| Cholesterol | 0 mg | 1,085 mg | 372 mg |
| Vitamin A | 0 mcg | 381 mcg | 160 mcg |
| Vitamin D | 0 mcg | 5.4 mcg | 2.0 mcg |
| Vitamin B12 | 0.1 mcg | 1.9 mcg | 0.9 mcg |
| Iron | 0.08 mg | 2.7 mg | 1.8 mg |
| Choline | 1.1 mg | 820 mg | 294 mg |
Key takeaway: Egg protein per 100g is 12.6g for whole eggs and 10.9g for whites alone. The yolk actually has more protein per 100g (15.9g), but it also brings 26.5g of fat along with it.
How Much Protein Does Each Part Have?
Egg protein per 100g breaks down to 10.9g from whites and 15.9g from yolks. One large egg (about 50g) gives you roughly 6.3g of total protein. The white of that egg holds about 3.6g and the yolk holds about 2.7g. So if you throw away the yolk, you lose 43% of the egg's protein.
Here is what surprised me. Most gym-goers think the white has all the protein. It does not. The yolk is actually richer in protein per gram. The white just has less of everything else - less fat, less cholesterol, fewer calories.
This is why egg whites are popular for cutting phases. You get protein without the extra calories. But during bulking, the yolk's extra calories and healthy fats actually help.
USDA data: One large egg white (33 g) has 3.6 g protein and 17 calories. One large yolk (17 g) has 2.7 g protein and 55 calories - USDA FoodData Central, SR Legacy.
For context, to get 30g of protein from egg whites alone, you need about 8 egg whites. To get 30g from whole eggs, you need about 5 whole eggs. The calorie difference? 136 calories from whites versus 360 calories from whole eggs.
How Much Protein Is in 1 Whole Egg?
One whole egg gives you about 6.3g of protein. The white holds 3.6g and the yolk holds 2.7g. A large egg weighs around 50g.
So a single egg packs both parts. Throw away the yolk and you drop nearly half the protein. That is why "1 whole egg protein" beats "1 egg white protein" by a clear margin.
Egg size changes the number a little. A bigger egg holds more protein. Here is the quick chart.
| Egg weight (without shell) | Protein per egg | Calories per egg |
|---|---|---|
| 38 g (small) | ~4.8 g | ~54 kcal |
| 44 g (medium) | ~5.5 g | ~63 kcal |
| 50 g (large) | ~6.3 g | ~72 kcal |
| 56 g (extra-large) | ~7.1 g | ~80 kcal |
| 63 g (jumbo) | ~7.9 g | ~90 kcal |
Protein stays near 12.6% of the egg's weight, whatever the size. Boiling or frying does not change the protein count.
Egg protein is also top quality. It carries all nine essential amino acids your body cannot make on its own.
Research note: Egg protein is highly digestible and scores the highest attainable PDCAAS, the standard protein-quality score - Puglisi & Fernandez, Nutrients, 2022.
For Indian households, an egg is one of the cheapest complete proteins you can buy. It fits most family diets.
ICMR-NIN guidance: The 2024 Dietary Guidelines for Indians put pulses, eggs and flesh foods together at about 14 to 15% of the day's energy. Non-vegetarian children may swap 30 g of pulses for meat or eggs. Babies can start well-cooked whole eggs from eight months. The older 2011 edition capped eggs at 3 a week over cholesterol fears. That cap is gone from the 2024 edition.
Quick Counts: 1, 3, 4 and 8 Egg Whites vs Whole Eggs
Three egg whites give you about 10.8 g of protein for 51 calories. One whole egg gives you 6.3 g for 72 calories. Use this chart to match your count to your goal.
| What you eat | Protein | Calories | Fat |
|---|---|---|---|
| 1 egg white | 3.6 g | 17 kcal | 0.1 g |
| 3 egg whites | 10.8 g | 51 kcal | 0.2 g |
| 4 egg whites | 14.4 g | 69 kcal | 0.2 g |
| 8 egg whites | 28.8 g | 137 kcal | 0.4 g |
| 1 whole egg | 6.3 g | 72 kcal | 4.8 g |
| 2 whole eggs | 12.6 g | 143 kcal | 9.5 g |
| 3 whole eggs | 18.9 g | 215 kcal | 14.3 g |
| 4 whole eggs | 25.2 g | 286 kcal | 19 g |
| 3 whites + 1 whole (my daily mix) | 17.1 g | 123 kcal | 5.1 g |
All figures are scaled from USDA per-100 g values. Need counts for 10, 15 or 20 whites? See our egg white protein breakdown.
Is Throwing Away the Yolk a Waste of Money?
Yes, for most people. When you bin the yolk you throw away 43% of the egg's protein and almost all of its vitamin A, vitamin D, B12, iron and choline. You paid for the whole egg.
Here is the maths for Indian kitchens. NECC's wholesale rate in Hyderabad sat at about Rs 5.30 to Rs 5.40 an egg in early September 2026 (NECC daily egg prices). Shops charge more, but the ratio stays the same.
- Whole egg: 6.3 g protein for about Rs 5.40. That is roughly Rs 0.86 per gram of protein.
- White only: 3.6 g protein for the same Rs 5.40. That is roughly Rs 1.50 per gram. Your protein cost almost doubles.
- Smart mix: Eat 1 or 2 whole eggs and top up with whites. You keep the vitamins and still keep calories down.
Most Indians are not eating too many eggs to begin with. Egg availability in India reached 106 eggs per person per year in 2024-25, up from 62 in 2014-15 (Basic Animal Husbandry Statistics 2025, via PIB). That is about two eggs a week per person.
If you have leftover yolks, do not bin them. Whisk two yolks into dal, add them to an omelette for a child, or make a small kesari-style custard.
Which Should YOU Eat? (By Goal)
The best choice between egg whites and whole eggs depends on your specific health or fitness goal. Weight loss benefits from egg whites. Muscle building benefits from whole eggs. General health benefits from a mix of both.
For Weight Loss
Eat mostly egg whites. Here is why. You can eat 4 egg whites for just 68 calories and get 14.4g of protein. Four whole eggs would give you 286 calories. That is a 218-calorie difference. Over a month, that is about 6,500 calories saved.
My suggestion: 3 egg whites + 1 whole egg. You still get the vitamins from the yolk but keep the calories low.
For Muscle Building
Eat whole eggs. A 2017 University of Illinois trial gave 10 trained men 18 g of protein as whole eggs or as egg whites after a workout. Whole eggs raised muscle protein synthesis more, even with the protein matched (van Vliet et al., AJCN, 2017). The nutrients in the yolk seem to help your muscles use the protein.
If you are bulking, eat 3-4 whole eggs after your workout. The extra calories from the yolk are not wasted - they fuel recovery.
For General Health
Eat 1-2 whole eggs a day. You get the full package - protein, choline, vitamin D, and lutein for your eyes. The cholesterol in the yolk is not the villain it was made out to be (more on that below). Not sure about your own limit? Read how many eggs per day are safe.
Harvard Health: For most people, an egg a day does not raise the risk of a heart attack or a stroke. What you eat with the egg matters more - Harvard Health Publishing.

Is Egg Yolk Bad for Cholesterol?
Egg yolk is not bad for cholesterol in most healthy people. Modern research confirms that dietary cholesterol from eggs has a small effect on blood cholesterol. Your liver makes most of your blood cholesterol on its own. When you eat less cholesterol, the liver simply makes more (ICMR-NIN, 2024).
For decades, doctors told us to avoid yolks. That advice came from old studies in the 1960s and 1970s. They assumed that eating cholesterol would raise blood cholesterol directly. It does not work that way for most people.
Here is what the science actually says:
- A 2025 trial in The American Journal of Clinical Nutrition put 61 adults on three 5-week diets. Two eggs a day with low saturated fat lowered LDL cholesterol compared with the control diet (Carter et al., 2025).
- In that trial, saturated fat tracked with higher LDL. Dietary cholesterol did not.
- The PROSPERITY trial gave 140 people with heart risk at least 12 fortified eggs a week for 4 months. LDL and HDL did not change in a meaningful way (Nouhravesh et al., Am Heart J, 2025).
- Butter, cheese and processed meat raise blood cholesterol far more than egg yolks do (Harvard Health).
Important exception: If you have diabetes, familial hypercholesterolemia, or existing heart disease, talk to your doctor. Ask how many yolks fit your plan.
The real problem is not the egg. It is what you eat with the egg. Two boiled eggs for nashta? Healthy. Two eggs fried in butter with bacon and cheese? That is where the trouble starts.
Easy Egg White Recipes in a Multicook Kettle
A multicook kettle makes egg white recipes simple and mess-free. You can boil, poach, and steam eggs right in the kettle without using a stove. This works especially well in hostels, offices, and small kitchens where space is tight.
Here are 4 quick egg white recipes you can make in your InstaCuppa Portable Multicook Kettle:
1. Fluffy Egg White Omelette (5 minutes)
Whisk 3 egg whites with salt, pepper, and finely chopped onion. Pour into the greased non-stick pot of your multicook kettle. Cover and cook on low for 3-4 minutes. Add diced tomato and coriander before folding.
2. Steamed Egg White Cups (8 minutes)
Mix 4 egg whites with a pinch of turmeric and green chilli. Pour into small steel cups. Place in the steamer basket of the InstaCuppa 600W Multipurpose Kettle. Steam for 6-8 minutes. High protein, zero oil.
3. Egg White Bhurji (4 minutes)
Scramble 4 egg whites in the multicook kettle with a drop of oil (full method in our anda bhurji in a multicook kettle guide). Add chopped onion, green chilli, and a pinch of jeera. Stir for 3-4 minutes. Serve with roti or toast.
4. Poached Egg Whites (3 minutes)
Boil water in the multicook kettle. Gently slide egg whites into the simmering water. Cook for 2-3 minutes. Lift out with a slotted spoon. Perfect for salads or toast.
The advantage of a multicook kettle: you get precise temperature control, a non-stick surface, and a compact size. No need to fire up the gas stove for a quick protein meal.

Frequently Asked Questions
How much protein is in egg white per 100g?
Egg white contains 10.9g of protein per 100g according to USDA data. One large egg white (33g) has about 3.6g of protein and only 17 calories.
Is it OK to eat egg yolks every day?
Yes, for most healthy adults. Harvard Health says an egg a day does not raise heart attack or stroke risk for most people, and a 2025 trial found two eggs a day in a low-saturated-fat diet lowered LDL. If you have diabetes or high cholesterol, check with your doctor first.
What are the main egg white benefits for weight loss?
Egg whites are high in protein (10.9g per 100g) and very low in calories (52 kcal per 100g). They have almost no fat and zero cholesterol. This makes them ideal for calorie-controlled diets where you want to keep protein high.
Are whole eggs better than egg whites for muscle building?
Yes, for building muscle. A 2017 University of Illinois trial found whole eggs raised post-workout muscle protein synthesis more than egg whites with the same 18 g of protein. The fats and nutrients in the yolk help your body use the protein.
How much protein is in 1 whole egg?
One large whole egg has about 6.3g of protein. The white holds 3.6g and the yolk holds 2.7g. A large egg weighs around 50 g, and protein stays near 12.6% of that weight.
Is whole egg protein good quality?
Yes. Egg protein is highly digestible and scores the highest attainable PDCAAS, the standard protein-quality score (Puglisi and Fernandez, Nutrients, 2022). It has all nine essential amino acids.
How many egg whites equal one whole egg in protein?
You need about 2 egg whites to match the protein of 1 whole egg. One whole egg has 6.3g protein. One egg white has 3.6g protein. But you cannot replace the vitamins and minerals found in the yolk.
How much protein is in 3 egg whites vs 1 whole egg?
Three large egg whites give about 10.8 g of protein for 51 calories. One large whole egg gives about 6.3 g for 72 calories. So 3 whites beat 1 whole egg on protein, but 2 whole eggs (12.6 g) beat 3 whites with far more vitamins.
Is throwing away the egg yolk a waste of money?
Mostly yes. The yolk holds 43% of the egg's protein and nearly all of its vitamins. At about Rs 5.40 an egg, protein from whole eggs costs roughly Rs 0.86 per gram, while whites-only costs about Rs 1.50 per gram.
Can I cook egg whites in a multicook kettle?
Yes. A multicook kettle with a non-stick pot lets you make egg white omelettes, bhurji, and steamed egg cups easily. Just add a drop of oil and cook on low heat for 3-5 minutes.
